Black-and-White Thinking: A Neurodivergent Brain’s Attempt to Feel Safe

You either nailed it, or you failed it. The friendship is perfect, or it’s over. You’re fully on top of things, or you’re a disaster. There’s no in-between — or at least, it rarely feels like there is.

If that sounds familiar, you’re not alone. Black-and-white thinking — sometimes called all-or-nothing thinking — is one of the most common patterns I see in my work with neurodivergent folx. And as someone who has navigated this myself, I know how exhausting it can be to live in a world that feels like it only comes in two settings.

But here’s what I want to offer before we go any further: this pattern isn’t a character flaw or evidence that something is fundamentally wrong with you. It’s a neurological pattern with deep protective roots — and understanding where it comes from is often the first step toward something different.

What Is Black-and-White Thinking?
Black-and-white thinking is a cognitive pattern in which experiences, people, situations, and the self are perceived in absolutes — good or bad, success or failure, safe or unsafe — with little room for nuance, ambiguity, or the messy middle ground where most of life actually lives.

It shows up differently depending on the person and context. Still, the underlying structure is similar: complexity collapses into two options, and the brain orients toward one or the other with a certainty that feels, in the moment, completely justified.

The Neurology Behind It
Black-and-white thinking isn’t arbitrary. For neurodivergent brains, it’s often rooted in specific neurological differences that make nuance genuinely harder to access — not because of a lack of intelligence or insight, but because of how the brain is wired to process uncertainty, emotion, and complexity.

Prefrontal Cortex Differences and Cognitive Flexibility

Cognitive flexibility — the ability to shift between perspectives, tolerate ambiguity, and update our thinking in response to new information — is largely governed by the prefrontal cortex. Research consistently shows that both Autistic people and ADHD’ers demonstrate differences in prefrontal functioning that affect cognitive flexibility and set-shifting, the ability to mentally transition from one concept or framework to another.

When set-shifting is more effortful, the brain naturally gravitates toward simpler, more stable categories. Binary thinking reduces cognitive load. It’s not laziness — it’s efficiency in a system that’s working harder than most people realize.
Intolerance of Uncertainty

Intolerance of uncertainty (IU) — the tendency to find ambiguous or unpredictable situations distressing — is considered a transdiagnostic feature across neurodivergent presentations. When uncertainty feels threatening, certainty becomes a form of relief. Black-and-white thinking delivers that certainty, even when it’s artificial. This is where the protective function of the pattern becomes most visible. If I decide this situation is bad, I don’t have to keep sitting in the discomfort of not knowing. If I decide I failed, I can stop waiting to find out. The binary isn’t just a cognitive habit — it’s a way of managing a nervous system that finds ambiguity genuinely dysregulating. I sometimes think of it as the mind’s attempt to synthetically produce a sense of safety. The conclusion may not be accurate, but it’s definite — and for many neurodivergent folx, that certainty feels safer than the alternative.

Alexithymia

Alexithymia — difficulty identifying and describing one’s own emotional states — is significantly more common in neurodivergent people than in the general population. When the internal emotional landscape is hard to read, the brain often reaches for simpler, more legible categories. “I feel bad” is easier to process than navigating the complex mixture of disappointment, shame, fear, and exhaustion that might actually be present. Black-and-white thinking can function as an emotional shorthand — a way of making internal experience more manageable when nuance feels inaccessible.

How It Shows In Life

Black-and-white thinking doesn’t confine itself to one area of life. It tends to permeate — quietly shaping how neurodivergent folx experience themselves and the world. Here are some of the most common places it shows up.

  • Self-Perception: This is often where black-and-white thinking is most painful. A single mistake becomes evidence of fundamental inadequacy. One good day means you’ve finally figured it out. The self oscillates between “I’m doing great” and “I’m a failure” with very little stable ground in between. For many neurodivergent folx, this is compounded by a lifetime of receiving inconsistent feedback — praised for being “so smart” in one moment, criticized for “not trying hard enough” in the next. When the external messages have always been binary, it makes sense that the internal ones follow suit.
  • Relationships: Relationships get filtered through a similar lens. People are trustworthy, or they’re not. A friendship is solid, or it’s over. A conflict means the relationship is damaged beyond repair. This can make it difficult to hold the complexity that real relationships require — that a friendship can go through a rough patch and survive it, that people are allowed to be both good and imperfect at the same time. For Autistic folx in particular, this pattern may be connected to the Double Empathy Problem and difficulties with reading social ambiguity — when social cues are harder to interpret, binary categories can feel more reliable than nuanced ones. For ADHD’ers, rejection sensitive dysphoria may intensify the all-or-nothing quality of relational experience, making perceived rejection feel catastrophic and definitive.
  • Work and Productivity: In work and productivity contexts, black-and-white thinking often looks like perfectionism or its opposite — either a task is done perfectly, or it isn’t worth doing at all. Starting feels impossible if you can’t guarantee the outcome will be good. Finishing feels equally impossible if what you’ve produced doesn’t meet an internal standard that was never realistic to begin with. This is also where the connection to functional burnout becomes important. Black-and-white thinking about productivity — “I’m either fully on top of things, or I’m failing” — creates a cognitive and emotional load that accelerates burnout. And in turn, burnout depletes the cognitive resources needed for flexible thinking, making black-and-white patterns more entrenched. The two feed each other in a cycle that can be genuinely difficult to interrupt. (For more on this, see our post on functional burnout.)
  • Decision-Making: Decisions feel high-stakes when every option is either right or wrong. The fear of making the wrong choice can lead to analysis paralysis — spending enormous energy trying to identify the definitively correct answer to a question that doesn’t have one. Or it can lead to impulsive decisions, choosing quickly just to escape the discomfort of uncertainty. For ADHD’ers, the interplay between impulsivity and intolerance of uncertainty can make decision-making particularly complicated — oscillating between avoidance and action without much access to the deliberate, flexible middle ground.
  • Emotional Experience: Emotions get flattened into categories too. Things are fine, or they’re catastrophic. You’re okay, or you’re not. The gradient of emotional experience — the way feelings shift and blend and evolve — can be hard to access when the brain is orienting toward simpler categories. This can make emotional regulation harder. If you can’t recognize that you’re moving from mildly frustrated to quite overwhelmed, it’s difficult to intervene before you’re already in the deep end.
  • Identity: Perhaps nowhere does black-and-white thinking land more heavily than in identity. Many neurodivergent folx — particularly those who received a late diagnosis or who spent years masking — have a complicated relationship with who they are. The question of “am I neurodivergent enough” or “do I really belong in this community” is often filtered through a binary lens that doesn’t leave room for the reality that identity is fluid, contextual, and always in process.
Understanding the Protection Before Trying to Change It
Here’s something I want to name directly: if you recognize yourself in any of this, the goal isn’t to shame yourself for thinking this way or to immediately try to think differently. Before we talk about change, it’s worth understanding what the pattern has been doing for you. Black-and-white thinking developed for a reason. For many neurodivergent folx, it emerged in environments where ambiguity was genuinely unsafe — where not knowing where you stood with someone could have real consequences, where mistakes were met with harsh responses, where certainty felt like the only available form of protection. The pattern made sense then. Parts of you learned to reach for the binary because the binary felt controllable, and controllable felt safe. The work isn’t about dismantling that protection — it’s about gently building enough safety that the protection is no longer needed in the same way. That’s slow work. It requires a different kind of relationship with uncertainty, with yourself, and often with others. And it’s work that’s genuinely hard to do alone.

 

What Shifting This Pattern Can Look Like

Change here isn’t about forcing yourself to “think positively” or catching your cognitive distortions and correcting them. That kind of approach tends to add another layer of self-criticism rather than actually creating flexibility. What tends to be more useful:

  • Getting curious about the certainty. When you notice a binary conclusion forming, asking what would I have to tolerate if this weren’t completely true? can begin to reveal what the pattern is protecting against.
  • Building a tolerance for the grey. This is gradual and often uncomfortable. It means practicing sitting with “I don’t know yet” without rushing to resolution — in small, low-stakes moments first.
  • Understanding your nervous system. Because black-and-white thinking is often a response to dysregulation, working with your nervous system — rather than just your thoughts — can create more room for flexibility than cognitive approaches alone.
  • Exploring the historyUnderstanding where the pattern came from — what it learned, what it protected, what it cost — is often some of the most meaningful work in therapy. Not to blame the past, but to make sense of the present.

A Final Note
If you’ve spent years being told you’re too rigid, too extreme, too all-or-nothing — I want to offer a different frame. Your brain found a way to create safety in a world that didn’t always make it easy to feel safe. That’s not a flaw. That’s adaptation.

And adaptation, once understood, can evolve.
